Three Macronutrients, Three Real Jobs

Carbohydrates

The body's own primary, preferred energy source, including fiber — a carbohydrate the body can't fully digest, but which still plays a real, distinct role in digestive health (covered in depth in Chapter 7).

Protein

Builds and repairs body tissue, made of amino acids — some of which the body can't produce itself and must get from food.

Fat

A concentrated energy source, essential for absorbing certain vitamins and for hormone production — genuinely necessary, not simply something to minimize.

Real Caloric Values Per Gram

Carbohydrates and protein each provide 4 kcal per gram; fat provides 9 kcal per gram — more than double. This real difference is why a food's own fat content has an outsized effect on its total calorie count per gram, independent of anything else about that food.

The Real, Official Ranges

US Institute of Medicine — Acceptable Macronutrient Distribution Ranges

Carbohydrates: 45–65% of daily calories. Protein: 10–35% of daily calories. Fat: 20–35% of daily calories. These are deliberately wide ranges, not narrow targets — real evidence supports a broad span of healthy macronutrient splits rather than one single correct ratio.

Protein: A Real, Specific RDA

The real US RDA for protein is 0.8 grams per kilogram of body weight for adults — 56 grams a day for men and 46 grams a day for women aged 19–50. It's worth being precise about what that number actually represents: it's set to prevent deficiency in most healthy adults, not necessarily to identify the optimal amount for every goal — a genuine, ongoing point of real debate for people with higher activity levels, which this course doesn't try to resolve with an invented alternate number.

Low-Carb vs. Low-Fat: What the Real Evidence Actually Shows

Not the settled rivalry it's often presented as — a 2017 review concluded that "a variety of diets, including low-carbohydrate diets, achieve similar weight loss outcomes, which are mainly determined by calorie restriction and adherence rather than the type of diet." The Endocrine Society has stated directly that when calorie intake is held constant, body-fat accumulation doesn't appear to be meaningfully affected even by very pronounced changes in the fat-to-carbohydrate ratio. A 2022 Cochrane review, looking specifically at two-year outcomes, found no benefit to a low-carbohydrate diet compared against balanced diets.

Adherence, Not Macro Ratio, Is the Real Deciding Factor

The real, repeated finding across this research: diets with the same total calorie value perform the same for weight loss in the long run, with the one genuine differentiating factor being how well someone can actually stick to the plan. Low-carbohydrate diets show a real, modest short-term advantage that consistently diminishes over time — and, strikingly, adherence to low-carb diets actually gets worse the longer they continue: better at six months, but with the highest rate of lapses and dropouts of any approach studied by the two-year mark, likely due to the real, practical burden of limited food choices.
